Who is this guide for? This guide is aimed at those of you wanting to get a head start on your Prospera Granfondo Axel Merckx Okanagan preparation for the coming year. Fitness is not something that can be crammed, so the sooner you start building, the greater the improvements you can make. The key to off-season training is that it doesn t have to be high VOLUME; it just has to be high QUALITY. You don t have to go full throttle 7 days a week from the start. By starting small, but at the right intensities, and building gradually with 2 to 3 sessions per week you ll be able to make big improvements through the winter and set you up for a great spring of riding. -1-

2 Description of Zones and How to Train Them One of the benefits of an assessment is that it allows you to identify what is limiting your improvements (individual strengths and weakness) so that you can specifically train the zones that will give you the greatest benefit and avoid those wasted training hours. Zone 1 Improvement of aerobic fitness, & recovery between hard workouts Continuous for 30 minutes and greater. Longer duration is important to improve your Aerobic Threshold Power and build the aerobic base. Your goal for these sessions is to keep your heart rate (HR) within your Zone 1 range (even when climbing). Although these can be quite short rides, regular sessions are key for your improvements. Err on side of caution, and if in doubt slow down. Zone 2 Intermediary Zone This is commonly referred to as the junk miles zone and is only relevant in race preparation, such as when climbing. Therefore, during the off-season it should be strictly avoided for your base training. Zone 3 Lactate Threshold Zone To train tolerance of and removal of lactic acid and improve your Functional Threshold Power. While Zone 3 sessions are ideally done by power in a controlled environment, they can also be done outside using time/distance. The focus for this session is to achieve the fastest average speed/power (or greatest distance) you can over a 30- minute duration. Each week your goal is to achieve a faster speed (or greater distance) by increasing your average speed/power for that same duration. It is very important to be aggressive and push yourself to the maximum for the full 30 minutes (sustained high intensity). These are ideally done climbing a continuous hill (so keep the breaks to a minimum), but during the off-season these can be done on an indoor trainer using power or distance. Ensure an adequate warm up and cool down (10 to 15 minutes) is completed before and after the interval. Zone 4 Over and Under This is an event-specific zone so you train it if your event requires it. This zone is used during CRIT racing, but doesn t typically play a role in a Fondo. Zone 5 Max Aerobic Power Interval The focus of this session is to raise the ceiling on your profile by increasing your maximum aerobic power. This zone predominantly relates to track type events, but during the off-season can be included for riders of all events. They can be done on a short hill climb, flat sprint or as traditional intervals on a trainer. It is trained by increasing power output to the top of your Zone 5 (max power/intensity) for 1 to 3 minutes. Choose an intensity (hill, speed, power output) that will elicit fatigue within the duration. Then recover for double the work interval between repeats (i.e. 1:2 work to rest ratio) close to the bottom of your Zone 1 (2 to 6 minutes). Recovery should be very easy to allow yourself as much recovery as possible don t be a hero in the rest portion, as this is not where the quality of work comes. The only thing that matters is the quality of the Zone 5 interval. Then repeat the intervals until you can no longer maintain your max power for the duration. Total time in Zone 5 should not be more than approximately 10 to 12 minutes. Each week your aim is to ride further up the hill/go faster/hold higher power output in the same time than the previous week before you fatigue. -2-

3 Week 1-3 Off-Season Weekly Plan Option 1: 3 to 4 times per week Mon Tue Wed Thu Fri Sat Sun Z min Intensity Session Cross-Train Z min Week 1-3 Option 1 This plan has been designed for those of you that are beginner to intermediate riders completing approximately 3-4 sessions of riding per week. It allows a little more flexibility in the schedule as there is less time commitment. In this schedule, there are three sessions on the bike, with one strength training session. It also provides two off days, and one cross-training day. The schedule is not fixed, so sessions can be moved around if required. Off-Season Weekly Plan Option 2: 5 to 6 times per week (or more) Mon Tue Wed Thu Fri Sat Sun And Z1 60 min Intensity Session 1 And Z1 60 min Intensity Session 2 Cross-Train Z min Option 2 This plan has been designed for those of you that are in the intermediate to advanced range and are looking for a more demanding and structured plan to make the greatest gains they can in the off-season. It is planned so that you would be completing 4 to 5 sessions of riding per week, with two strength training sessions, one cross-training day, and one off day. The schedule is not fixed, so sessions can be moved around if required. Intensity Session As described in the previous section there are two options for the most effective intensity training Zone 3 and Zone 5. For riders doing only one intensity session each week they have a choice of alternating the intensity each week, or do 3 to 4 weeks of Zone 3 and then switch to Zone 5 for 3 to 4 weeks, and so on. For those riders doing two intensity sessions per week it is advised to do one of each. By performing an individualized assessment, you would be able to identify the most important thresholds (zones) and what is limiting your improvements for your profile so that your training time is as effective as possible. -3-

4 Week 4 Cross Sessions When choosing cross training sessions, the goal is to ideally find an activity that will complement your riding. Swimming and rowing (for example) are great options because they will help develop your aerobic fitness while keeping the impact on the body low. Pilates or Yoga help develop strength and can help with flexibility. Off Days and Recovery Weeks Even during the off-season off days and recovery weeks are recommended in your program because the recovery is just as important as the training. There is a long season of riding ahead so you don t want to burn out too early. actually creates a decrease in performance. Recovery is where your body adapts to the training and gets stronger. It is important to treat the recovery days as recovery try to keep activity to a minimum, ideally none at all. We recommend building in one recovery week every four weeks. For your rest weeks keep the volume (duration and intensity of each session) low so the body has more recovery time and less overall stress placed upon it. Recovery Week Option 1: Mon Tue Wed Thu Fri Sat Sun Z1 30 min Intensity Session Cross-Train Z min Week 4 Recovery Week Option 2: Mon Tue Wed Thu Fri Sat Sun And Z1 40 min And Z1 40 min Intensity Session Cross-Train Z1 60 min -4-

5 Heart Rate Zones Estimating Heart Rate Zones versus Lab Testing: Remember that estimates are exactly that, only estimates, and your personal HR zones may be higher or lower. If you would like to find out your individual training zones with precision, it can be done quite inexpensively at a quality physiology lab like the Peak Centre for Human Performance. To find out how to measure your accurate HR and power training zones follow this link: There are two methods you can use to estimate your heart rate (HR) training zones: 1) Percentage of Lactate Threshold HR The first step is to find your HR at Lactate Threshold (LT). The best way to do this is a 30-minute time trial session. This should be treated as a 30-minute race go as hard as you can CONSISTENTLY for 30 min. Add a 15-minute warm-up to start. During the hard effort, click the lap button of your HR monitor at the 10-minute mark and take the average HR for the last 20 minutes. Don t go out too hard in the first 10 minutes, try to pace yourself for the full 30 minutes. The more times you do this, the better you ll get at pacing yourself through the 30 minutes. Zone Heart Rate Zones Percentage of LT HR Zone 1 78% - 88% Zone 2 88% - 98% Zone 3 98% - 103% Zone 4 103% - 106% Zone 5 > 106% 2) Percentage of Max Heart Rate The first step is to find your maximum HR. Age-related predicted max HR (220-age=max HR) should not be used. To find your max HR do three 90-second hill repeats with 30 seconds recovery in between. Use the max HR you see as the number for your calculations. Do at least 15-minutes of warm-up. If you haven t done any max effort exercise recently then make sure you check with your doctor before making any significant changes to your exercise program. Determine your HR zones by multiplying your max HR by the percentages in the table. Zone Heart Rate Zones Percentage of Max HR Zone 1 75% - 82% Zone 2 82% - 87% Zone 3 87% - 92% Zone 4 92% - 96% Zone 5 96% - 100% -5-

6 Power Zones with Power: If you have an accurate measurement of power this is a more consistent way of controlling intensity over HR. A blood lactate assessment would precisely identify your individual power training zones to ensure you re training at the most beneficial intensity. There are two methods you can use to estimate your power training zones. 1) Establish your Functional Threshold Power (FTP) The first step to finding your FTP is to do a 20-minute all out time trial. Your FTP is calculated as 95% of your average power for the entire 20 minutes. Make sure you start the 20-minute test at an intensity you can sustain throughout, but also one that allows you to give maximal effort. Zone Power Zones Percentage of FTP Zone 1 < 70% Zone 2 70% - 90% Zone 3 90% - 105% Zone 4 105% - 120% Zone 5 > 120% 2) Percentage of Max Aerobic Power (MAP) To measure your MAP, you must perform an incremental step-test to failure. After a thorough warm-up, start at a low wattage (suggested 80 Watts (W) for females and 120 W for males, but can also be adjusted for your fitness level), and increase the wattage every 3 minutes by 20 W for females and 30 W for males). Once you settle into a cadence of your choice (recommended rpm) you must maintain that cadence throughout the test. Once your cadence starts to drop the test is over. The maximum power you maintain for the final minute of the test is your MAP. Zone Power Zones Percentage of MAP Zone 1 - < 60% Zone 2 60% - 75% Zone 3 75% - 90% Zone 4 90% - 95% Zone 5 95% - 100% + One advantage of the MAP test is that it s over pretty quickly and pacing is less of an issue than it is with longer FTP tests. However, since the endpoint of this test is failure, it may not be a good choice for new or deconditioned riders. -6-

During the off-season is an ideal time to develop maximum strength by spending additional time/sessions in the gym while your overall bike volume is likely to be lower. If it is cold, wet and windy outdoors, or you get bored easily on the trainer, time spent in the gym is time well spent (if done correctly) and will set you up for a great start to the season. In this guide, it is suggested to complete two strength sessions each week, but you may do more or less dependent on your situation. These can be done as part of a cross training day, or on the same day as a short Zone 1 ride. It is not advised to do them on the same day as a long ride or an intensity session. Two main types of strength: absolute strength and strength endurance. Absolute strength represents your ability to lift a maximal weight once (your one repetition max). endurance is creating a sub-maximal force, and repeating it for a required number of repetitions. Cycling is a sub-maximal exercise and thus, the higher your absolute strength, the easier the repeated movement (your cycling cadence) becomes. The focus for strength training should be: 1) 5 to 8 reps of maximum weight 2) 2 to 3 sets 3) 8 to 12 whole body exercises 4) 2 to 3 minutes rest between sets It is important to ensure good technique is maintained throughout each movement. If you are not familiar with strength training it is not recommended to start straight away at the 5 to 8 repetition range. Begin your training at a higher rep range (10 to 12) with a weight that you can complete with good technique for 3 to 4 weeks to promote strong ligament and tendon attachments. Progressively increase the weight and reduce the reps as you become comfortable with the weights and movements. But, I m a cyclist, and I m concerned about gaining too much weight! Won t that make me slower? Of course, power to weight ratio is a very important factor in cycling events. But if performed correctly, and nutritional requirements are applied appropriately, you will not gain any significant amount of weight. The gains you will see from being stronger will massively outweigh (excuse the pun!) any negative impact from increased body weight. It is recommended that you seek advice from professionals such as those at the Peak Centre for Human Performance who can show you the correct and safe technique to complete each movement and ensure your safety through the program.
